Station 3 - 3kg, 10 reps each arm
Station 4 - 3/1kg, 11 reps
Station 5 - 40 reps
Station 6 - 3/1kg, 25 reps
Station 7 - 3/1kg, 20 reps
Station 8 - 3/1kg,
Station 9 - 3kg, 15 reps

Running 30:00 [5]

Sprint the shuttle course - ie. to the 5m cone and back, 10m cone and back, 15 ... and so on to the last cone.
10 push ups
10 sit ups
10 squats
10 burpees
10 T-pushups(each side, but you don't have to do the pushup, just the T motion)
45 seconds of plank hold(keep doing it until you get 45 seconds continuously. If you fail, start the plank again until you get it)
10 punches (each arm holding a dumbbell)
10 shoulder presses with dumbbells(if you only have really light weights do 20)
10 upright rows with dumbbells
1 set of chinups until failure
Sprint the shuttle course
