Short spin session, 5 mins warm up, followed by x10 intervals of ten seconds, with increased resistence, followed by 20 seconds rest, then tempo for 5 mins.

Cross train (Rowing) 15:00 [2]
15 mins of row, 30 second intervals for 15 mins, started at resistance 10 and dropped to 5 at half way point as didn't want the session to be too difficult and tiring.
