Orienteering 1:28:37 intensity: (10:00 @0) + (10:00 @1) + (20:00 @2) + (48:37 @3) ** 8.98 km (9:52 / km) +286m 8:31 / km
shoes: Adidas Swoop Blue

Same as yesterday but with Oscar this time. Expected Oscar to make me suffer on the easy sections but he took it pretty easy on me and there were a lot of stops and slow sections while discussing things. Much cooler morning so felt about the same as yesterday despite the later start.

Putting out tapes for nomads training at ngangaguringguring. Car said it was 25.5°C when I left home at about 5:15am but it was down to 20.5°C when I started running half an hour later and 23.5°C when I finished just before 7am with plenty of light but no direct sun so really quite comfortable conditions.
First run in terrain since Australian champs so expected to be a bit rusty but actually felt pretty comfortable out there once I made it up the first hill. Navigation was solid, shoes comfortable, ankles felt stable and the course seemed to be about right for what I was aiming for. Heart wasn't entirely happy about the situation but I was never running hard enough for long enough for it to be a real problem so still enjoyed the run. Put the tapes out for 9 on the way to the start but I ran back over the hill at the end just for fun.

Easy 5k loop (6:25, 10:17, 7:48, 5:00). Felt crap. Legs pretty stuffed from cycling and still a bit sore from John Forrest cross country.

Cycling 1:30:00 [2] 37.0 km (24.7 kph)
slept:6.6 weight:67.7kg

Ride to work. Pretty easy ride with a tailwind all the way. Back tyre blew out when I had about 400m to go. The front tyre was the one I was worried about so I thought I'd better replace them both before the ride home. Walked to TBE Nedlands and got a pair of Gatorskins put on. More expensive than wiggle but not by enough to be worth getting cheap tyres and replacing them later. The guy at the bike shop suggested I start saving for new wheels as my particular model is notorious for breaking spokes even when they aren't almost rusted through like mine.

Cycling 5:00 [1] 2.0 km (24.0 kph)

Rolled back from the bike shop. Legs stuffed, not a good sign for the ride home.
5 PM

Cycling 1:25:00 [3] 30.0 km (21.2 kph)

Ride home. Wasn't as hot as I feared and the head wind wasn't as strong as I feared but it was still horrible. Very glad Rachel was taking Liam swimming at 5pm so I was able to meet them at the fish and chip shop at the bottom of the hill and get a lift home. Spent a lot of the ride thinking about how much nicer it would have been to go for a run in the morning and drive to work.
Heart was bad for most of the ride which didn't help.

5k loop in the evening (5:33, 7:44, 6:21, 4:02). Calves sore, arches sore, left heel sore, heart bad for the last few minutes, otherwise felt reasonably good.
