Orienteering race (Auckland Champs Long) 1:24:30 [4] 7.4 km (11:25 / km) +300m 9:30 / km
(sick) shoes: Inov8 X-Talon 212

Not feeling great.
Too much up and down and no water stations out on the course.
Made a few silly mistakes and route choice errors and didn't run very much of it.

easy intervals session with Jess
incorporated hill into 90 second intervals and used road/flats for 60 second, faster ones
4 x 90 seconds w/ 90 seconds rest
4 x 60 seconds w/ 60 seconds rest
real easy warm up and warm down

shins/achilles still a little sore, ran warm up on grass around park and then did some easy 1k efforts around the running track.
2 x 3/4 effort (4.17, 4.15)
2 x 1/2 effort (4.32, 4.33)
Didn't want to put too much into it and injure myself anymore.
