Intensity 1:45:00 [3] 23.33 km (4:30 / km)

- Pre act, WU, 10 min hill tempo, 500m ish stride, 4 hill repeats, CD, hip mobility, PSSR.
- The tempo was decent, I fell off the pack from the start but stayed a fairly consistent distance behind.
- Hill repeats were really good, I settled into the pain and tried to move faster. I kept up with Louis.
- The intensity felt closer to Wednesday than Saturday effort.

- Pre act, lower leg strengthening exercises, 20 min barefoot run, 15 min bike, 15 min elliptical, hip mobility, drills, strides, speed ladder, stride, med ball strength, stretch.
- I need to keep my head up on the speed ladder.

Wednesday Dec 13, 2017 #

- Pre act, WU, 2 x LU tempo loop continuous, active WU, 4 strides, 200m at 1500m pace (34s), 3 x 40m accels, 3 x 200m brazilians, 15 min cool down, hip mobility, PSSR.
- Good tempo today, I fell behind but stayed a lot closer than usual. On the second loop my legs felt like they kicked into another gear without pushing my breathing out of control.
- Brazilians were good, my speed was inconsistent, but I felt like I was very focused on each lap.

Tuesday Dec 12, 2017 #

- Pre act, roll, game, pool workout, hip mobility, drills, strides and speed ladder, one more stride, med ball strength, stretch and roll.
- Pool workout: ABCs, intensity, deepwater run
- Intensity: 2 x (90, 75, 60, 45, 30, 15)
- I got in deep early and dealt with it, felt good.

- 45 min barefoot run, hip mobility, stretch

- Pre act, 20 min warm up, 20 min steady-surge (2:30-0:30), 20 min CD, hip mob, PSSR.
- Really good workout, I struggled to stay with Connor, but was able to.

Sunday Dec 10, 2017 #

- Pre act, warm up, active WU, Frostbite 7 km (6.7 km), CD.
- I fell off of the pack before the half way mark, Sam caught up to me and dropped me 2 or 3 km from the finish. I need to put in everything I can to hold on to the group.
- 'Athletes often say they couldn't have held on to the pack, yet they were able to sprint to the finish. Race right here, right now'
