Warm up then:

6x9x12x9x6 rounds of wall balls, weighted sit ups and kettlebells.

Then 1x1 mins bike sprints with 30 sec recovery.

20 mins bike: 10 mins warm up then 8x20s/10s rest, 6 mins warm down.

Then 3 x 50kg x 6, box jumps x 12, KB swings 10kg x 18. Didn't mean to squat 50kg but I can't add up.
