Warmup before

Running race (Bush capital 16k) 1:04:53 [4] 16.0 km (4:03 / km) +291m 3:43 / km
shoes: DS racer

I'd chosen the 16km race this year as I haven't done any races longer than 10km since the slog along the 6FT. There was a field of about 200 which is pretty impressive, there were quite a lot of bilbys doing the various races along with a big group from ADFA.
At the start I thought 4 min kms would be about right for this given that it's not really flat, so set out at a purposeful pace. Bazorak was running beside me at the beginning which surprised me until he said he was doing it as an intervals session then sped off into the distance. There were just two other with me, a bearded dude who was running at bilbys a couple of weeks ago and john fleming. Beardy got a gap on the downhill into the bottom section of campbell park and john did the same on the descent from the hackett hill saddle. It was a fairly even run - just lacking a bit of top end speed which meant I was just outside the target 64 mins. Good day for this as the sun was out and it wasn't too freezing.

physio exercises 30:00 [0]

Travelled back to canberra on the last flight of the evening, so did a proper set of exercises for the first time this week. Bush capital tomorrow so will pretend that the last week was a carbo loading taper.

Running 35:00 [3]
shoes: nike lunareclipse

A bit of a struggle to wake up this morning so did a minimal run taking in a bit of the southbank and another lap of the tan. Nippy, but not as cold as AP says it is in canberra.

physio exercises 15:00 [0]

Have neglected the exercises and spent a lot of time sitting down so did a truncated set of these as I don't have all the apparatus for the full lot here

A better effort than yesterday - got up and did a couple of laps of the tan. I probably should have done another but was getting a bit bored after two. Didn't get a gps signal until I was out of the buildings so there's anothe 5 minutes of warmup at the beginning. A bit wet, but then again this is Melbourne.

Note
(rest day)

In melbourne this week for a conference. Last night was spent at the pub followed by watching the end of the tour in my apartment with a bunch of canberrans. Rob, who used to be in canberra and is a cycling tragic was pumped and had brought champagne and a bottle of tequila along. Needless to say I wasn't up early for a quick jog along the yarra.

There was just JLA and I there for the long run this morning, I was feeling a bit tired after the excitement of watching cadel ride to victory. We did the usual loop of round ainslie, concrete path, tricky track, hackett hill, majura. JLA peeled off at the saddle on majura while I did a quick dash to the top and back to get to 90mins. A chilly morning with fog hanging around for most of the run, a good day to have company. Was glad O was wearing beanie and gloves as it never warmed up. Quite a lot of post-tour chat apart from on the uphill bits.
Deli marco after for breakfast where the food and coffee came quickly and was good.
