Some loops with Angelica, and back to the car, as she ran the Ocean Drive Marathon in 3:45:05 (8:36 pace ave., incl. 9:30 or so for the last 3 miles after too much GU in a row.)

The whole family met Angelica near mile 25, and I thought AJ would at least be able to run with Angelica for the last mile, but he was being moody, so he faked an instant side cramp and didn't keep up. Really frustrating. Oriana meanwhile tried really hard, but just couldn't run at 9 minute mile pace, so mommy slowly ran away from all of us, and we joined her at the finish a few minutes after she was done.

I decided that even though I was getting a cold, I could still orienteer, and found that to be incorrect.

10 minutes of mistakes, incl. some totally stupid stuff. 5 minutes on a long leg where I trusted my compass, but somehow was continuously misreading it, as it continued to drag me to the right of where I thought I should go given the map and I way overshot. Couldn't even relocate, because the trail I eventually hit wasn't lining up with my compass well enough either for me to know which trail I was on. The trail mapping itself was quite sketchy, with dirt roads and trails much less distinct than mapped, including a trail through dark green that is now just dark green, which turned a dubious route choice into a nearly 2 minute toss.

I feel like I've completely forgotten how to orienteer. And when I orienteer again in 2 weeks, the leaves will be out, so my chance of a fast open early Spring O' event is gone for the year. Noski.

15x200 w/1 minute rest - coach told me not to run faster than 39, as that is much faster than my 3k pace (which is 42) that he preferred, but this just wasn't that hard. Max HR was 170.

Afterwards, tried same pace for 400m and it was much harder, then did 4 more 200's to finish out the workout.

Filling in a bunch of the 3-4km ring E to SE of my house. There's one spot about 3.5km due east of my home, in the middle of the 422/202 interchange, that's really hard to get within 100m of w/o freeway-tresspassing... There's a good shoulder of an off-ramp I could run down and back to get that covered... That, plus various other places where I have to run down people's driveways and back to get coverage is making this run take forever (not to mention the ~40-50min RT just to get to new areas.

R-knee still a little achy/yucky, plus I was lazy (busy week doing taxes, selling a car, buying a bedroom set w/multiple associated rearrangements...)

DVOA Warwick - 1st race of the season. Did reasonably well, but was a bit rusty with 4 non-trivial mistakes adding to about 3 minutes lost on a relatively easy course/park/season.

Won the course, but only 7 of 18 splits, so I definitely left myself more open than desired... On the flip side, it was good to have plenty of competition with Magnus & Vadim within 10%, and Sergei F. & Dylan grabbing first and last splits as well.



Overall analysis suggests two major things to focus on. Take bearings from all attackpoints and/or previous control, and more attention to map detail going by, esp. on trails, but even on bearings. A third thing to do would be to continue to practice reading stony ground. I grew up w/o that in BAOC, and I'm embarrassed that Magnus used that already more than I do here in DVOA - and I just don't read it for navigation (only for runnability) because I find it hard to interpret...

Warmup loop in the field, then a cooldown with AJ running his White course. A little trouble on the 1st where the map was a little tricky, and the 2nd where he dropped his map and had to come back and get it (I was a strict shadow and didn't pick it up for him). I tried shadowing pretty far back to give him more confidence to run the course on this own, as Michelle was out running the course with no shadow at all.

An AM run from The Dump, where we almost bought a new bedroom set, to home, with Vadim. 'dim needs more Lyme antibiotics, IMO. He's definitely still got some speed that would be fun to use if his knees cooperated. We did a surge in pace along the trail at one point. I chose to peak out at what felt like 75sec 400m pace, and he just kept right on going past that...

And added a PM run to this same entry, running along side AJ to & from Rita's water ice with their first-day-of-Sprint free water ice thing. Didn't really like the lemon rind in the Alex's lemonade.

Conestoga HS track, with Keith Straw running every other lap with me - thanks Keith! Goal was 21-second 100's which would be 10:30. Was fairly close to that except the 4th and 6th laps which (w/o Keith), I lost 3 second on each of vs. my goal... Got a little back at the end, but not quite enough. Ross, meanwhile, would been breathing down my neck to his finish as I crossed the 2.6km mark. Glad we've got someone that fast on US Team :) Now we just need 3 more to blow the doors of at the Team Trials, so old folks like me don't end up going to WOC again... I'll be hard pressed to find vacation for that after the planned 4-week tour-d-West in June/July.

But she was cold when she started so she took off, and then was inspired to try her own sort of time trial - run 'hard' until she was cooked, which was looking like 4 mile but which we pushed to 5, comparable to the 5 mile loop. She managed 38:55, and was quite fried by the end. About a minute slower than 3 years ago. Not too bad considering she hasn't been able to do speedwork for almost a year due to injury...

Cooldown, which was proceeded by about 10 seconds of gasping in place, and a 200m walk with Keith.

Some woman (Diane/Laura/ImSoBadWIthNames?) who apparently did FastTracks frequently 3 years ago was doing much of the cooldown with us, and proceeded to ramp up from about 9min/mile pace to 7:10 pace near the end of this, apparently inspired by Bad Girlfriend on her iPod. I'm rarely a music collector, but I can see the value of getting good tracks to run to, esp. for the track or treadmill...

Three short runs today, to be logged later. Good news is that in early AM, knee was much improved, and though it didn't get much better all day, it did hold up to 2x6-min-mile-pace 30 second surges. Hopefully tomorrow PM it will be solid, as I'm still tentatively doing the 3km then, but that plan is a bit wobbly w/Allison's coach bumping her out of that, so perhaps Friday AM alone vs. the clock will be the ticket. I wonder if I can make it beep every 21 seconds? ... Oh good, that works - just one little beep (I was afraid it would start the long alarm, but apparently it knows that a 21-second repeated interval alarm should be short & sweet.) The watch is set.

Painful little loop - due to smashed R-knee.

Started at 50% walk, 50% 15-min.-mile-run, and worked up to ~12-min-mile-run.

It definitely hurts when moving and bending, but not really worse on impact, so I'm thinking this is just non-bio-mechanical soft tissue damage, in an uncomfortable spot, which may make the Wed. eve. 3km time trial possible. We'll have to see on Tuesday's run.

The 3rd DVOA event in a row as canceled. 1st was permits, 2nd was deep snow and an un-plowed needed parking area, and today's was canceled because it was expected that every course, ex. the Sprint would have at least one control, or needed route, in 1+ meters of Neshaminy Creek floodwater, from about 3 inches of rain in 24 hours.

So Magnus, Jenni & I decided last night that we'd just have to set our own orienteering event. I set one loop, Magnus set another, we raced each others, and then it was Jenni's turn.

Setting my loop easy, then racing Magnus's loop for 6 minutes, until I smashed a knee and then kinda recovered back to a moderate pace. Magnus picked two nice control locations in depressions in mixed yellow/green that were rightly placed, but which I did not execute cleanly. I wonder if I hadn't fallen if my concentration would've been able to hold up there better.

Going forward, I need to fix my R-hip-flexor which has been mildly nagging/weak for almost a year. I think that was a contributing factor to the crash, as it was the R-foot that smacked a rock, then crashed first to the ground as I'm sometimes unable to pull the leg forward hard enough in rough terrain at race pace...

Run in some really heavy rain and wind. Field had turned to lakes and streams. Streams right near the top of their banks, with waterfalls off the edge into the stream getting blown back up into the air. At the end of Valley Stream the pedestrian tunnel had standing water in most of it backed up from the swollen Schuylkill river. Gulph Rd. in the middle of VF park was, just barely, under water for a short stretch, but with about a quarter mile of it rising just inches above the lake that the surrounding fields had become.

Fun run.

Aimed for, and made negative splits for each interval to the next (probably started too slow). Last few were moving well though, which I haven't been as successful at on this hill recently. Was visualizing racing people head to head on this hill, e.g. Mihai, Boris, Clem, Eric, Will, and some Finn that flew by me in the Sprint Qual last year.

Re-run of VF Marathon 2nd half, with Angelica, in the middle of her 3 hour 18 mile run...

Angelica was cruising along this whole time at what is my intensity 2, with me dragging behind quite often, and she was actually moving faster (per my HR) in the 3rd hour...

Didn't do this for a long time. Good news is that part of why I've been skipping this is that my R-knee imbalances (and other issues) haven't been complaining much, so I felt less pressure to do this.

I'm not sure if my injuries are getting better because previous work on this helped, or even if because I stopped doing this (?!), though I think the most likely explanation for feeling less injured over the last few weeks has been a my low level of training due to illness followed by family vacation.

Conestoga HS FastTracks workout. Impressed with the new coach this year - a confident leader of a workout for 50 people of wide ranging running abilities.

4 minutes of warmup (none led by him - next time he suggested that the fast folks get there early for some more running warmup)

Active stretching
1) Get in Pushup Position, then walk feet up toward palmed hands until tight, then walk arms back out, and repeat until you've gone 10 meters
2) Long lunge (hip flexor), lean forward with both hands on ground just behind knee, then drop forward leg side's elbow down near ground inside that front foot, then back to two hands down, then pull front knee back (hamstring), then stand up. Repeat 3 times each side.

Planks (Front & side, about 10 reps of each for 10 seconds each)

Then the workout, which was 20 x 200m at 1.5 mile race pace with about 1 minute grass diagonal jog recovery. New guy Mark (college student home for Spring break) was there, and is a 17:30 5k'er, so I had a rabbit out front

Short run on Jaco Beach, w/2 long jumps across a stream

Forerunner 305 seems to have died. It works while on the charger, but it goes from charging "In Progress" to "Complete" in about 5 seconds, and shuts off immediately upon removal from the charger. Yesterday, it turned off in the middle of the run, and I could wake it up for progressively shorter times. The best I can guess is that the battery recharge circuitry has failed. The mode button rubber is worn through to a 4x1mm crack at this point, so perhaps water has crept in there and cause the failure?

Cool morning run in the misty clouds along the pavement and shoulder of the road around the northern edge of Arenal volcano. Later in the day, Angelica ran back on 10 miles of this, from the 15 bridges...

Arenal Volcano Natl. Park. Ran out to the few year old lava field, then back, and a loop. From the lava field (after) with kids, we watched fresh lava boulders roll down the mountain (visible from the smoke trails left behind), and on the walk back to the car 'boom' a large burst of ash came out of the hillside, at which point another little girl on the trail summed it up well "Cool. Volcanic activity!"
