6 PM

Running 51:56 intensity: (28:00 @2) + (14:20 @4) + (9:36 @5) 6.8 mi (7:38 / mi)

Today's workout demonstrated that I am not ready to run a 3:25 marathon. But I'm entered, so I'll see what I can do.

Ran with the team at Webster Park. Did 3 x 400R, 2 x 1mi, 3 x 400R. Just over 3 min recovery after the 400s, 1:44 between the Ts (supposed to be 1 min).

10 min w/up
95, 94, 92
7:13, 7:07
103, 98, 94
6 min w/dn (abbreviated so we had time for Core before stretching)

Tuesday Aug 30, 2011 #

4 PM

Running 39:00 intensity: (36:00 @2) + (3:00 @4) 5.0 mi (7:48 / mi)

Easy run during practice at Schroeder - Summit Knolls - Ridge - Holt - path - Hard plus a loop on the grass on the way in. Mostly with some of the frosh. Plus 8 strides inside the track.

Monday Aug 29, 2011 #

6 PM

Running 54:00 intensity: (39:00 @2) + (15:00 @3) 6.5 mi (8:18 / mi)

Running around during practice at Ellison Park
12 min w/up over to the south side
Hip/butt were tight and sore, so I didn't dare join the kids for the 4th annual feet intervals. I did charge up the steep part of the hill to time / cheer, 6 times in total (5th time was in the terrain) - averaging 2.5 minutes. Jogged back down the long way a couple of times.

Top guys averaged under 4 (after a very fast first one). Z got exponentially slower. A bunch of kids probably averaged around 4:15.

13 min w/dn back

Note
(rest day)

Needed it more from a mental perspective than physical.

Saturday Aug 27, 2011 #

7 AM

Running long 1:23:10 [2] 9.49 mi (8:46 / mi)

Needed a long run today, so I started at 7:30, before our 9am practice. I did a road loop from Webster Park. First half was slower than I thought, but second half was OK.

Running long 1:07:04 [2] 7.45 mi (9:00 / mi)

Continued the run during XC practice. Outer perimeter of Webster Park, including Nightmare, with a detour to Whiting for the Blue loop.

Friday Aug 26, 2011 #

6 PM

Running 25:30 [2] 3.0 mi (8:30 / mi)

12 min during w/up
13.5 min during w/dn

Just timing during the workout.

6 PM

Running intervals 40:08 intensity: (24:37 @2) + (1:52 @3) + (13:39 @4) 4.9 mi (8:11 / mi)

Despite heavy legs, had to get some Yasso 800s in. Only had time for 4, before the kids returned from their run, but that was probably the right limit so close to Saturday's scheduled long run.

6 min w/up
4 x 800 w/ 400 recovery:
3:26, 3:23, 3:27, 3:23

8 x 70m strides
6 min w/dn

Wednesday Aug 24, 2011 #

4 PM

Running 30:00 [2] 3.53 mi (8:30 / mi)

Had just enough time to run 30 minutes at Whiting on the way to golf. Well not quite enough, since I got there about 1.5 minutes late and the B flighters went off before us. Did Orange-Red-Yellow and came out to the lot at 30 on the nose.

Did several 1 minute "quick steps" (~165 spm) to keep the overall pace honest.
5 PM

Golfing 9:00 [1]

Awful. 48, I think. Just over 3 hours for 9 holes. Unacceptable.

I really tightened up during the wait on the last 4 holes or so and had some bad swings leading to hip and groin pain that made me want to stop. And also made me think there is no way I should be doing a marathon in 2.5 weeks.

Tuesday Aug 23, 2011 #

6 PM

Running 47:32 [3] 6.21 mi (7:39 / mi)

Couldn't do the workout yesterday and have to miss practice tomorrow, so I made lemonade today and tried to hit marathon pace while chasing (then passing) the second group.

I documented the routes from today on the blog.

6 PM

Running 21:00 [2] 2.47 mi (8:30 / mi)
(rest day)

This goes down as a "Rest day" because I did not get the required 3 miles done. I ran 12 min before and 9 min after timing the kids' workout at Webster Park. 3 x 1 mile T on the second mile of the course was the order of the day, with some kids told to cut off at 1200m on 1, 2 or 3 of them.

Didn't feel bad about timing since there was no way I could do the workout after yesterday's long run.

Sunday Aug 21, 2011 #

3 PM

Running long 2:15:13 [2] 15.4 mi (8:47 / mi)

Ran from the lot at the second entrance to Mendon Ponds. The middle of the run looked like this.

I waited until the radar showed the thunderstorms moving out of the area and timed it pretty well - just a couple of rumbles right after I started. Was delayed 5 min getting there when I chose the 490-Winton-side-Highland-590 route as traffic was backed up on 590S going under 490 - rain must have caused it to flood again (not sure why they didn't work the drains after the issue last time). 1.5 lanes were also flooded under Elmwood.

First part of the route was backwards on the XC course, then along the pond to the 3rd road, and took a right, then cut in towards the nature trails. Down Quaker Pond or swamp trail to the lot where the gmap picks up.

The last part of the route was from the horse lot east to the eastern trail, then northwest on a trail towards the one pond and cut sw to Cavalry where I drank about a quart of water. Then across the road and up the trails to the boat launch rd and down and across the gap and back up the XC course to the car. Wanted at least 2:15 and got it without having to add anything.

First and last parts were conservatively (I hope) estimated at 8:40 and 9:15. Other splits:
8:30 pace up the hill to Clover
8:14 pace to the LV trail
8:28 pace on the trail
8:54 pace(???) up to Mendon Ctr Rd - perhaps split and gmap were not aligned - I did not slow that drastically, especially since I saw a runner coming the other way.
8:32 pace to Pond Rd attempted trail
8:52 pace (???) to horse lot (may not have gotten correct turnaround point)

spiked:10/12c

ROC Sprint at Genesee Valley Park

nate smoked the course again. Rob S beat me by 5 seconds. I lost time on C1 as I was not expecting to battle through some thick stuff and lost the line for a bit. Lost > 10 second on C3, as I didn't notice that the map showed thickets and my compass pointed me right to a distinct tree. No separate clue sheet hurt here.

Rest was pretty clean, but legs were still a little heavy. Nice running around the McQuaid Invite terrain.

Running warm up/down 4:00 [2] 0.47 mi (8:30 / mi)

11 AM

Orienteering race 51:56 [4] 9.7 km (5:21 / km)

ROC Trail Challenge at Genesee Valley Park

Nice change of pace for a summer race. Mass start race with easy navigation. Actual distance was probably less than 1/2 mile longer than straight line. A couple loops of Genesee Valley Park, including the west side, which I didn't know had been mapped.

Started with a small group. Alan took a few controls to get the hang of things, then he was gone. Had Rob S behind me (wasn't sure how close) and he got by me (along with another guy) when I went left of the tennis courts and didn't angle back sharply enough (and got hung up in some brush cutting down to the parking lot). He went too far left to 10 allowing me to close the gap, then I got ahead going to C11. Tried to push it to C12 and seemed to open up a gap, but I had to grab water at the shelter (thanks for having that control there!), so I wasn't sure if Rob was catching back up. That gave me some incentive to keep moving. I also caught the UR guy on the way to C12, as he had to walk part of the way after his quick start.

Second loop was tough with the heat and the effort catching up to me a bit. But things had pretty much been settled.

6 PM

Running 45:29 [2] 5.67 mi (8:01 / mi)

Day 1 of XC practice at Schroeder. I started out behind just about everyone and passed a few groups. Caught up with Brian at Jackson (doing this route), then with Adam, Jacob and Ray.

Thursday Aug 18, 2011 #

6 PM

Running 28:14 [2] 3.5 mi (8:04 / mi)

Some easy running during XC camp at Webster Park. 2 x Mallery loop is probably over 1100m, so I'm thinking we'll be doing intervals there sometime this fall. Not as nice as the Thomas loop that was trashed to build the second football stadium, but it has the advantage of some roll to it.

Did 8 half-hearted strides

Running race 47:19 [4] 5.7 mi (8:18 / mi)

Dirt Cheap Trail Race at Webster Park

Nice turnout and performance by Webster Schroeder runners, especially the Class of 2011, showing how much we are losing this year. They went 2-4-8-9-10-11 overall, and coupled with nate's 3rd place finish, outscored the rest of the field, 26-31 in a dual meet.

The current runners did not really race, so they were 12-36-37-45-57 (Zach would have been top 30, at least). Chelsea ran well - 105th in 54:43, to win her age group by about 4 minutes.

With races also coming on Saturday and probably Sunday, I didn't kill myself, but still managed to win my age group for the first time in a Dirt Cheap race.

Lowlight of the night was at the bottleneck, where things were just starting to back up when I arrived and this old (as in 50s - I guess that won't be "old" much longer) weasel cuts in front of a bunch of us. Don't normally see such rudeness at a trail race. He had no business there - he ended up over 3 minutes behind me - and it took awhile for a gap where several of us could get by him.

Running warm up/down 7:00 [2] 0.82 mi (8:30 / mi)

6 PM

Running 26:35 intensity: (22:00 @2) + (4:35 @4)

Running during XC camp at Webster Park. 9 min w/up, then did the first 600 of the 1000T before timing the rest and the 3x600I and 3x400R. 13 min w/dn.
6 strides.

Thought about stopping at Whiting for some more jogging, but decided that not doing so was my taper for tomorrow's race.

Hard Core 10:00 [2]

Did some of the core plus the hip stuff.

Monday Aug 15, 2011 #

12 PM

Running 45:09 [3] 5.84 mi (7:44 / mi)

UR Ped Bridge loop. Tried to keep it close to marathon pace, since I won't do a workout tomorrow ahead of Wednesday's Dirt Cheap race. Came close.

On the way back, picked stride rate up to 164/min for 1, 2 and 3 min and the last stretch from the river path was down close to 7 min pace.

Sunday Aug 14, 2011 #

8 PM

Running 42:05 [2] 5.06 mi (8:19 / mi)

Ran an easy neighborhood loop with Z. Hips were sore early on. We tacked on a little extra, to try to make it at least 5, and were successful.

Saturday Aug 13, 2011 #

6 AM

Running long 2:01:01 [2] 14.4 mi (8:24 / mi)

ODR - did the loop advertised as 12.1, but actually about 12.6 (according to someone's Garmin - which matched my guess of pace), then went out and back on the canal to make sure that I got over two hours in.

Got passed by Maureen, Alexis and Gail, but was able to catch them after the uphill and ran most of the rest with them. Ran some at the end with Larry, whose daughter plays hockey for Perinton against Luke.

Base route was this.

Note

Well, I pulled the trigger and entered the "Lehigh Valley Health Network Marathon for Via" on September 11th. Today was the last day to enter to avoid an additional $20 late fee. With all of the recent orienteering activity, I have no clue where I stand mileage-wise, nor am I sure how much "quality" work I have truly done.

Today was the last chance to enter, and this marathon is the last chance to realistically qualify for Boston, since I don't see any chance of the race not filling up during the first week of registration when Q-20, Q-10, then Q-5 are allowed to register. So, my goal has to be 3:25, which means 7:49 per mile. I think I am cutting it close on all accounts.
5 PM

Running 40:17 [2] 4.48 mi (8:59 / mi)

Easy run from Linear Park on the way home from work. Roughly this route.

Spent some time stretching when I finished, hoping I can improve my range of motion in the next month.

Running 54:13 intensity: (42:58 @2) + (11:15 @5) 7.0 mi (7:45 / mi)

Determined that yesterday's tempo run was not enough of an excuse to not take advantage of doing a workout at XC camp, if I have any hope of doing the marathon in September. Aside from the beginners that did a hill loop near the shelter, the kids headed over to Whiting Rd for some I pace work on a hilly loop. I've decided to use the Yellow trail (plus the Blue connector) as the loop. The map says 1/2 mile, but it is clearly longer. With Z running just over 3:30 and nate averaging about 2:54, I would have to say it is at least 80m longer. Most kids did 4 loops - I led the slowest group and we started one every 8:30. We jogged back to the main intersection and back between each one.

17:02 to the Blue/Yellow intersection
Roughly 4:00, 3:40, 3:35 for the 3 loops (decided a 4th would not be prudent)
16:56 back

Hip was a bit sore after the workout and after finishing.

Hard Core 10:00 [2]

Some core plus all of the hip flexor exercises.

Running tempo 28:52 intensity: (7:03 @2) + (21:49 @4) 3.85 mi (7:30 / mi)

Had to dig deep for this workout. Work is painful right now - combination of last week's vacation and this weekend's release for one application and zero progress on another project happening while I was out. But I forced myself to head out at 1:30. And I forced myself to do a tempo run. Slowed noticeably late in the second mile, but rallied nicely at the end. 21:49 for the last 3 - was hoping for 21:30, but I could still really feel the weekend.

East-Culver-Park
7:03 at Goodman (8:19 pace)
6:22 to Culver (7:17 pace)
(14:51 halfway)
8:02 to Goodman (7:25 pace)
7:25 in (7:06 pace)

Tuesday Aug 9, 2011 #

6 PM

Running 25:00 [2] 3.03 mi (8:15 / mi)

Did the w/up (11 min) and w/dn (12 min) w/ Coach Klehr during XC Camp at Webster Park. Also tried to run a 400 during the kids' first T interval, but the legs were not ready. (Kids did 1000T, 4x400R, 1000T near the tennis courts).
7 PM

Running 31:02 [2] 3.45 mi (9:00 / mi)

After camp, stopped at Whiting Rd for some additional running - some Orange, Red, Yellow (with Blue interspersed of course).

Monday Aug 8, 2011 #

Note
(rest day)

At work over 13 hours, with no lunch, so I rationalized a day off after the weekend's effort.

Orienteering race 2:12:03 [3] 9.4 km (14:03 / km)

BFLO Canal Cities Long at Chestnut Ridge - Red Course

I was hoping for a better performance than the Middle, and started out well enough. C3 I was too far right coming out of the woods, but still had a very nice split, as I ran hard in the open and up the road. C4 was a problem, as I ran nicely through the woods on a rough bearing and hit the stream at a bend for an attack, but I was farther right than I thought and it took me way too long to figure out that I had to run toward the local hilltop in order to find the flag.

Some trouble on C6 (wound up way left when I hit the big clearing), and too slow in the woods heading to C10, but otherwise fairly clean thru C14. I was especially happy with my route choice and effort going to C12. Missed C15 left.

C16 was a disaster. Split says I lost 25:26, but it was even more than that, as I had an opportunity to move quickly, had I kept my wits about me. What all went wrong? Had selected a route that was mostly road, then trail, to get pretty close, pretty quickly. But when I got to the first road, I somehow ended up focusing on C5 instead of C16, so I thought it would be a good idea to hop down to the ravine instead of crossing on the bridge. The ravine I was in bent to the right, so I got nervous and climbed out. Stayed close to the rim for a bit, then started heading east and followed the top of the next, smaller, ravine, crossing it when I had a chance. I was thinking it would turn left and point me towards the control, but I was not on the right one. Ultimately decided to go east until I got to the boundary. That never happened. Instead, I hit the big ravine and I could see the rest room near the start across the way, so I was way left. Tried to angle towards C17 and cut south, but wound up running almost randomly on trails, trying to figure out which ones were mapped. I finally decided that when I hit an E-W trail that I would run east to the boundary, and I did. But the boundary I hit was in the south part of the clearing well S of the control. By then, the wind was long out of the sails...

Just chugged in from there.

Running 4:00 [3] 0.53 mi (7:30 / mi)

Running around to get to the start, after making sure the finish was OK.

Saturday Aug 6, 2011 #

10 AM

Orienteering race 56:05 [4] 4.9 km (11:27 / km)

BFLO Canal Cities - Red Middle at Sprague Brook

No excuse for not being able to go under 10min/km. The terrain was quite open and runnable, the visibility was good and the level of detail was just about right for me to be able to process. But, the Splits say almost 7 min of errors, but that is an underestimate, for sure. Big problems were on 7 and 11. Need the map to help me remember...
2 PM

Orienteering race 15:46 [5] 2.8 km (5:38 / km)

BFLO Canal Cities - Course 3 Sprint

We were warned that this was mostly open, so I tried to be ready to "run a 5K race". I was reasonably pleased with the effort when I finished, although I knew I had lost some critical time leaving C7 in the wrong direction - splits say it was a 27-second mistake. Other than that, it was just little things - I could have been under 15, but not by much.

For a while, it looked like the boys would sweep the 3 courses, but in the end, Tom Svobdony got Zach by 3 seconds. The spectating possibilities were great after I ran, so I got to see Luke, Nate and Zach, including Zach's confusion near C10.

Perhaps a short jog would've been best, but decided to take it easy today.

Running 8:00 [2] 1.0 mi (8:00 / mi)

Giving myself some credit for running around during this morning's junior camp training. I had them do terrain intervals on a 400m course that I streamered (short stretch was on a trail). The bigger kids did 8x400, with 6 and 4 offered for the younger groups.

This training was surprisingly well-received by all, given that we were nearing the end of the long training camp.
1 PM

Orienteering race 18:19 [4] 2.44 km (7:30 / km)

Convention Sprint at Webster Park

A friend of mine likes to say that what gets you in trouble is not what you don't know, but rather what you know but ain't so. That was my problem on my "home course" today. Everything was pretty straightforward, but when I crossed the road to get C8, and didn't spot the indistinct trail as I sprinted past, I "knew" it was no problem, because there were easy ways to cut through, even though the map showed the darker shades of green. Turns out that might be true in the fall, but not in early August, as the thorns became truly impassable. A minute, cuts and a couple of detours later, I battled through to the teepee (which I had known was the man-made object).

So, Zach got me by 20 seconds and Eugene by less than that.

Running warm up/down 4:00 [2] 0.5 mi (8:00 / mi)

2 PM

Orienteering 6:30 [4] 1.2 km (5:25 / km)

Mass Start Training #1 at Webster Park. I don't remember the time and it looks like they are not stored. Finished just behind Jeff Saeger and beat him, since he punched the start farther ahead of me. I could never quite get by him - I kept thinking he'd make an error or hesitate to give me an opening.

Orienteering 7:00 [3] 1.2 km (5:50 / km)

Mass Start Training #2. On my own for this one, although I sometimes heard footsteps (can't remember who it was - one of the juniors). Didn't push as hard, mostly because I was worn out from the Sprint and first training.

A Xerox picnic was going on near the tennis courts, so I got some cheering. nate had already come through, and they had thought he looked a lot like me.

Wednesday Aug 3, 2011 #

10 AM

Orienteering 27:00 [2] 3.18 mi (8:30 / mi)

Memory-O as I ran around to pick up the streamers from this morning's junior camp training (each person labeled a streamer and placed it in the woods, then came back and marked it on the map. Then they did a memory-o on other people's streamers. This went well, for the most part.
2 PM

Orienteering race 18:25 [4] 2.3 km (8:00 / km)

OUSA Convention Daily Sprint race at Letchworth.

Sloppy going to C1, then small errors for the next few as Tyler got by me. Way left to C7, then finished up as best I could.

This course was "thrown out" because of mis-numbered controls. But at least we only had one course tossed at the convention, so better than the US Champs.

Orienteering 45:00 [2] 4.0 km (11:15 / km)

Can't remember the exact time or distance, but I did the Donut-O with Z. A few times he took safer routes while I stayed in the woods. And I didn't actually go to C2 when we could see it across the marsh, but Z went around for it and we met back at C3.

This was an excellent exercise.

Running warm up/down 4:00 [2] 0.5 mi (8:00 / mi)
