cycle 2:19:00 [3] 45.0 km (3:05 / km)

cycled the spruit with Sam. Started off fun, with my go pro mounted on the bike for the first time. But didnt have the energy for the long ride. the weather came in and I got drenched, and my chain broke on an irrelevant tar section, in the rain...
still better than a day at the office...
was careful not to stress my calf at all, and it felt like the extra blood flow did it good...

didnt make the time trial all the way through.
My calf strain from Sundays race turned into a calf sprain. bad cramp and couldn't run.

run (time trial) 8:00 [3] 2.0 km (4:00 / km)
shoes: black hitec inf lite

did the first 1.5km and the last 800m with Alex at slightly faster than 4min.km pace. My Calf however was not happy with anything quicker and when I tried to leave the pack behind I had to stop after 300m in the middle of the run. dissappointing, but better to stop now and get it healed then risk a tear and start my 16 week program for woc with an injury.

shoes: xa pro3d ultra black

took the run easy to make sure that I was ok after the flu. was coughing up a lung at the start and for the first km. Then it just went away. didn't push it until the last km when my calf started complaining. I suppose I didn't warm up properly and haven't done much in the prior 2 weeks.
ended up 1st surprisingly on a longish course. only one route choice error otherwise a smooth and consistent run.
