Run 3: 1:00:00 hill fartlek run, ideally on roads but if not do the TM version with a total of 10:00 of harder uphill mixed in. Either way easy effort for first and last 10:00, then for remainder push the uphills but not so hard that you have to noticeably slow down in order to recover.
